MACROS 101: WHAT YOU NEED TO KNOW
Macronutrients, often shortened to “macros,” are the primary nutrients that provide energy and support your body’s structure and function. To understand macros, it’s useful to first define calories: calories measure the energy you get from food and drink. Think of your body like a vehicle and calories as the fuel that powers it. With that in mind, macronutrients are the categories of that fuel—each playing a distinct role in energy production, recovery, and overall health.
There are three main macronutrients: protein, carbohydrates, and fats. Each supplies a different amount of energy per gram and serves unique functions in the body, from building tissue to providing fuel and supporting cellular processes.

Protein is the body’s primary building block for muscle, enzymes, and many structural components. Adequate protein intake supports muscle repair and growth, helps preserve lean mass during calorie deficits, and contributes to satiety, which can reduce overeating. If you train regularly, consuming sufficient protein is essential to translate your workouts into progress.
A practical guideline for many active individuals is about 1 gram of protein per pound of body weight. The RDA is lower (around 0.4g per pound), but that level often falls short for those who lift weights or perform intense exercise. For example, a 150 lb person aiming to build or maintain muscle would target close to 150 g of protein daily. If you eat five meals a day, that could be roughly 30 g of protein per meal.
Common high-quality protein sources include:
- Eggs (whole eggs and egg whites)
- Lean meats (chicken, turkey, lean cuts of beef)
- Fish and seafood
- Protein shakes (whey, egg, or plant-based options)
Plant-based proteins like lentils, soy, and other legumes can also meet protein needs when consumed in adequate amounts. Whatever your dietary preference, prioritize reaching your protein target to support recovery and muscle maintenance.
CARBOHYDRATES AND WHY THEY ARE IMPORTANT
Carbs do not inherently cause weight gain—excess calories do. Carbohydrates are the body’s preferred and fastest source of energy, especially during higher-intensity exercise. They replenish glycogen stores in muscles and liver, which support performance and recovery. While the body can use fat or even protein for energy, carbs are efficient fuel for workouts and daily activity.
There is no single carbohydrate target that fits everyone. Carbohydrate intake depends on activity level, goals, and how you allocate calories to protein and fat. A useful approach for experienced trackers is to set protein first, set fats second, and let carbohydrates fill the remaining calories. Low-carb diets can produce rapid weight loss initially—often from water loss as glycogen depletes—but extremely low carbohydrate intake can increase the risk of muscle loss if energy and protein are insufficient. Align your carbohydrate plan with your performance and body-composition goals.
Choose a variety of carbohydrate sources, including complex carbs, fruits, and fibrous vegetables. Foods like bread, rice, potatoes, and pasta can fit into a balanced diet without automatically leading to fat gain when overall calories are controlled. Count all carbohydrate sources toward your daily target to stay on track.
WHY YOUR BODY NEEDS FAT
Dietary fats are a concentrated energy source and play critical roles in hormone production, cell membrane integrity, and the absorption of fat-soluble vitamins (A, D, E, and K). Healthy fats also contribute to flavor and satiety. Because fat contains 9 calories per gram, it is calorie-dense, so portion control is important to avoid unintentionally exceeding your calorie target.
A common recommendation for fat intake is about 0.3 to 0.5 grams per pound of body weight. For a 150 lb person, that translates to roughly 45–75 g of fat daily. Lean toward the lower end if you need to manage calories closely, while still including enough healthy fats for nutrient absorption and hormonal balance.
Good fat sources include avocados, nuts and nut butters (peanut, almond, cashew), cooking oils (olive, coconut, macadamia), fatty fish, and eggs. Be mindful of high-calorie portions—foods like nuts are nutritious but easy to overconsume.
CALCULATING MACROS
When planning daily meals, understanding how to calculate macronutrients is essential. Individuals respond differently to various macronutrient distributions, so track progress and adjust based on results. Useful tools include a reliable food scale to weigh portions and a macro-tracking app to log intake and monitor trends. As your body composition changes through fat loss or muscle gain, your macro targets may need to be updated.
Start by setting a protein target based on your activity and goals, choose a fat range to support health and hormones, and allocate remaining calories to carbohydrates for energy.
